Healthy snacks for weight loss: 20 practical Indian options

Short answer

You do not need snacks to lose weight. If meals are far apart and you are genuinely hungry, choose a small serving with protein or fibre: roasted chana, dahi, fruit, sprouts, an egg, or measured nuts. Chia, makhana and dry fruit are foods, not fat burners.

Small bowls of roasted chana, fruit, dahi, nuts and seeds

Healthy snacks for weight loss are not special products. They are ordinary foods in a useful portion: roasted chana, dahi, fruit, sprouts, an egg, peanuts or a small besan chilla. A snack earns its place when you are genuinely hungry, meals are far apart, or medicine timing requires it. It should replace biscuits, namkeen or sweets, not sit on top of three filling meals.

For the full plate, oil and sugar limits, and realistic weight-loss pace, see our weight management guide for Indians. If you use insulin or sugar-lowering tablets, do not skip or move meals without agreeing a plan with your doctor.

Healthy snacks for weight loss: the short answer

You do not need to snack to keep your metabolism active. A 2023 review of 16 randomised trials found no clear weight advantage from eating three or fewer times rather than four or more times a day; certainty was very low. Indian Council of Medical Research–National Institute of Nutrition (ICMR-NIN) generally advises two to three meals without routine snacking, while also giving healthy snack examples when one is needed.

A practical snack has protein, fibre or both, and a defined stopping point. Think one fruit with dahi, one small fistful of roasted chana, or one small katori of sprouts—not an open packet beside the laptop.

How to build a filling snack

Start with hunger. If lunch is in 30 minutes, water and waiting may be enough. If dinner is three hours away, choose one item or a small pair:

  • Protein: dahi, milk, egg, roasted chana, sprouts, besan, dal or soy.
  • Fibre and volume: whole fruit, cucumber, carrot, tomato or lightly cooked vegetables.
  • Measured fat: peanuts, almonds, walnuts, til, flax or chia; nutritious, but easy to pour freely.
  • Minimal additions: lemon, herbs and spices rather than sugar, heavy salt, butter or several spoons of oil.

ICMR-NIN describes fruit or vegetable salad with nuts, seeds or yogurt, plus roasted or boiled beans, lobia, chickpeas and peanuts, as healthy snack options. It does not call any single food slimming.

Protein-first Indian snacks for weight loss

Roasted chana, sprouts, dahi, eggs and chillas usually satisfy better than biscuits because they bring protein or fibre. Our guide to high-protein vegetarian Indian foods gives raw-weight values and explains why a cooked katori varies.

Fruit and vegetable snacks

Choose whole fruit rather than juice. Pairing fruit with dahi or a few nuts can make a longer-lasting snack. Vegetables provide volume, but a plate of cucumber alone may not hold someone for three hours; add dahi, chana or egg if the next meal is distant.

Quick shop and office options

Look for plain dahi, unsweetened milk, one fruit, a small roasted-chana pack or plain nuts. Portion a large pack into a bowl rather than eating from it. “Baked,” “multigrain” or “protein” on a packet does not override its sugar, salt, fat or serving size.

Evening snacks for weight loss: what to eat with chai

Instead ofTryWhat changes
Biscuits or rusk30 g roasted chanaMore protein and fibre

Samosa or pakora1 small katori sprout or chana chaatLess deep frying

Count the sugar in chai too. Two cups with 2 teaspoons each contain about 20 g of added sugar when a teaspoon is 5 g. Cutting that gradually may matter more than changing apple to guava.

Nuts and seeds for weight loss, plus dry fruit

Peanuts, almonds and mixed nuts

Nuts are energy-dense, but trials do not show that they automatically cause weight gain. A review covering 86 randomised trials and 5,873 participants found no adverse effect on body weight. The practical word is replace: use a measured portion instead of biscuits or namkeen, not in addition to them. ICMR-NIN’s 2,000 kcal plate includes about 35 g of nuts and seeds across the day.

Chia, flax, til and other seeds

Chia is food, not a weight-loss treatment. A 2024 meta-analysis of eight trials found no significant effect on weight, body mass index (BMI), body fat or waist. One tablespoon can add fibre to dahi or oats. Mix it into moist food or soak it; do not swallow dry spoonfuls, especially if you have difficulty swallowing. Rotate with cheaper local seeds such as til and flax.

Raisins, dates and other dry fruit

Dry fruit is concentrated because water has been removed. A 2024 review of eight raisin trials involving 352 adults found no significant effect on weight, BMI or waist. That means raisins neither cause weight loss nor need to be forbidden. Use a small unsweetened portion, preferably replacing sweets, and choose fresh fruit when you want more volume.

Is makhana good for weight loss?

Makhana can replace chips or namkeen because it is easy to dry-roast and portion, but it does not reduce weight by itself. No authoritative trial has shown a special weight-loss effect. The preparation matters: a bowl roasted in several spoons of ghee or covered in sweet seasoning is a different snack. Start with 20–25 g before roasting and add spices lightly.

A seven-day Indian snack rotation

DayIf genuinely hungry
1Roasted chana with less-sweet chai
2Guava with plain dahi
3Sprout or chana chaat
41 egg or 1 small besan chilla
5Apple with 20 g peanuts
620–25 g dry-roasted makhana
7Plain chaas with cucumber, or no snack if not hungry

Special situations and safety

  • Diabetes: fruit and dry fruit contain carbohydrate. Medicine users need consistent planning; see our fruit guide for diabetes.
  • Kidney disease: potassium, phosphorus, protein or fluid limits vary. Ask your kidney clinician before increasing nuts, seeds, dairy or dry fruit.
  • Allergy: peanuts, tree nuts, sesame, soy, milk and egg can cause severe reactions. Trouble breathing or swelling of the lips, tongue or throat is an emergency.
  • Eating disorders: rigid counting can cause harm. Recurrent bingeing, vomiting, laxative use, fainting or severe restriction needs professional care.

When to see a doctor

Frequently asked questions

What can I snack on to lose weight?

If you are genuinely hungry, choose one measured food with protein or fibre: roasted chana, dahi, fruit, sprouts, an egg, a small chilla or a few nuts. The snack helps when it replaces biscuits, namkeen or sweets. You do not need a snack merely because a diet chart lists one.

Is makhana good for weight loss?

Makhana can be a useful replacement for chips or namkeen, but it has no proven special weight-loss action. Measure about 20–25 g before roasting and use little oil or ghee. Large bowls with rich coatings can add substantial energy, so preparation and portion matter more than the health label.

Are nuts good for weight loss?

Nuts provide protein, fibre and unsaturated fat, and trial reviews do not show that they automatically cause weight gain. They are still energy-dense. Use roughly 15–30 g, depending on the nut, instead of another snack rather than adding a large handful after a full meal.

Is chia seed good for weight loss?

Chia adds fibre, but a 2024 review of eight trials found no significant effect on weight, BMI, body fat or waist. One tablespoon in dahi or oats can fit as food. It should not replace meals or treatment, and dry spoonfuls are unsafe for someone with swallowing difficulty.

Which dry fruits are good for weight loss?

No dry fruit causes weight loss. Unsweetened raisins, dates, figs or prunes can fit in small portions, ideally instead of sweets. Drying removes water, so the food is concentrated and easy to overeat. Choose fresh fruit when you want a larger, more filling volume.

Should I eat an evening snack every day?

No. Eat one when dinner is far away and you are physically hungry, or when your clinician has planned it around medicine. If lunch was late and dinner is soon, you can skip it. Meal-frequency studies do not show that frequent eating reliably increases weight loss.

A snack should replace something

Use it instead of biscuits, namkeen or sweets, not as an extra meal between full meals.
